DEKA is a functional fitness competition built on 10 standardized zones, so your score means the same thing anywhere and you can chase it like a personal record. As a DEKA Affiliate, Ruckhouse coaches every zone and hosts DEKA events on site. This guide breaks down all 10 zones, the three formats, and how to pace them.

Ten zones, one number. Do it again in a month and you will know exactly whether you got fitter. That is the whole point of DEKA.

Pace it, don't redline it

DEKA looks like a strength test. It is really a pacing test wearing a strength test's clothes. The most common mistake is treating the first few zones like max effort, then falling apart with seven zones still to go. Do not redline the row, ski, and bike early. Mind your grip across the row-ski-carry stretch, since they all pull on the same forearms. Know your weak zone, respect it, and leave something in the tank for the ram burpees at the very end.

MonErg intervals: row and ski at zone pace.
TueStrength: legs, hinge, carries.
WedZone practice: string 3–4 zones together.

DEKA questions

What is a good DEKA time?

For DEKA STRONG, many first-timers land somewhere around 12 to 16 minutes, and strong athletes go under 10. The number that matters is the one you beat next time.

Which format should I start with?

STRONG. With no running, you learn the zones and your pacing first. Add MILE or FIT once the zones feel familiar.

Do I need special equipment to train for it?

No. DEKA uses standard functional gear, all of which we have on the floor at Ruckhouse.

Where can I do DEKA in Rochester?

Ruckhouse Athletics is a DEKA Affiliate. We coach every zone and host DEKA events on site.
